There's a few things to do make sure your demos have a high "proof to Mb" ratio.
Most of it is done when you record the demos. I start the demo slightly after the start of the round, missing out the buying. I record until the player dies or until 2 or 3 rounds (about 5mins) have passed, if the demo shows nothing I record over it the next round. Really long demos, 10mins or more tend to have big gaps with nothing happening and they are unwieldy to review.
Watch the demos yourself. A lot of the time this will not be necessary if it is a blatant cheat. Just type playdemo demoname in console and it'll playback, shift and F2 is really useful for slowing things down and speeding things up. If you think the player is wallhacking try r_drawothermodels 2 in console, this allows you to see movable objects in wireframe, through walls.
The website allows a demo to be upto 15Mb, if your demo is larger or you have more than one demo to submit then use winzip or winrar to compress the large file or several demos into one file.
I use winrar. To compress a file all I have to do is select the file or files, right click, select "add to archive", click ok and it's done.
